A long stretch of time, more than ten years, passed between the first time I learned about mitochondria in class and the moment I started encountering them everywhere in the wellness world. Back then they were simply described as the 'powerhouses of the cell', a phrase I memorised without fully understanding what it meant in practice.
That same concept now plays a much bigger role, one closely tied to how we age, how we feel day to day and how much energy we actually have.
Mitochondria are tiny structures in almost every cell of your body. They convert the food you eat and the oxygen you breathe into ATP, the source of energy that drives everything, from your workouts to your thoughts. And they work harder than you might think.
As Daria Mochly-Rosen, Ph.D., professor at Stanford and an expert in the field of mitochondria, puts it: "Every pound of body weight produces about a pound of ATP per day. That is how hard your mitochondria work for you."
What is becoming increasingly clear is how sensitive these 'life machines' are to your daily habits. The way you move, eat, sleep and even deal with stress can support their function or slowly deplete them. The better you care for them, the more energy, resilience and vitality you gain in the long run.
Hopefully I have convinced you of the importance of these powerhouses. But now you are probably wondering what you can do to improve your mitochondrial health. Here is how you can support them in a way that feels both realistic and sustainable.
10 habits to start today
1. Start your day with light
Before you drink coffee, read your emails or even take your first sip of water, one of the most effective things you can do is step outside for a moment. Five to fifteen minutes of natural light within an hour of waking up helps stabilise your circadian rhythm. This is your body's internal biological clock that regulates everything, from hormone release to metabolism.
This matters a great deal for the health of your mitochondria, because they too have a daily rhythm. In the morning they stand ready to ramp up energy production. In the evening they switch to repair and clean-up. Morning light acts as a signal that synchronises this cycle, allowing your cells to produce energy more efficiently during the day and recover at night.
Even on cloudy days, outdoor light is considerably brighter than indoor lighting. A short walk, drinking your coffee on the balcony or simply standing outside for a moment can make a measurable difference over time.
2. Move daily to build stronger, more efficient mitochondria
If there is one habit that directly improves your mitochondria, it is movement. Exercise sends a powerful signal to your body to produce more mitochondria, a process known as mitochondrial biogenesis, and to improve the function of existing mitochondria. But different types of movement create different mitochondrial adaptations, and combining them is where the magic happens.
Zone 2 cardio (think: a brisk walk, a bike ride at a calm pace or a light jog during which you can speak a full sentence) trains your mitochondria to burn fat efficiently, which is one of the hallmarks of a healthy metabolism. Aim for 150-180 minutes per week.
Strength training, three to four times a week, builds the muscle mass in which your mitochondria reside. More muscle means more space for mitochondria. It also improves insulin sensitivity, keeping the cellular environment clean and conducive to efficient energy production.
HIIT (high-intensity interval training) is your mitochondrial multiplier. A groundbreaking study from the University of Southern Denmark showed that just eight weeks of HIIT not only increased the number of mitochondria in the participants' muscles, but also made them measurably more efficient at producing energy. This was even true for people with type 2 diabetes, who typically show considerable mitochondrial dysfunction. But remember: too much HIIT can place unnecessary stress on your body. One session per week is more than enough.
And the benefits are not limited to your muscles. As Mochly-Rosen explains: "When the mitochondria in your muscles improve, they send out little 'treats' โ molecules that support your brain, heart and kidneys. So by exercising, you improve mitochondrial health throughout your entire body."
3. Nutrition: more than just fuel
When it comes to mitochondrial health, nutrition is more than just fuel. The nutrients you consume directly influence how well your mitochondria can produce energy and protect themselves against damage.
"Feeding mitochondria does not just mean providing carbohydrates, fats and proteins", says Mochly-Rosen. "It also means delivering the right vitamins, minerals and micronutrients."
Start with proteins, which provide the building blocks your body needs for repair and a healthy metabolism. Leucine, an essential amino acid found in foods such as eggs, fish, poultry and dairy, is particularly important. New preclinical research suggests that leucine helps mitochondria retain key proteins involved in energy production, effectively strengthening their internal network and allowing them to produce energy more efficiently.
Next, it is important to focus on a varied diet. Omega-3 fatty acids (from oily fish, walnuts and chia seeds) support the mitochondrial membranes and reduce inflammation. Polyphenols, found in berries, green tea, olive oil and dark chocolate, help neutralise oxidative stress, which can otherwise damage mitochondrial structures over time. Colourful vegetables contain a broad range of antioxidants and plant compounds that support cellular resilience.
Micronutrients also play a crucial role. Magnesium is involved in hundreds of enzymatic reactions, including those related to energy production. B vitamins, particularly B2 and B3, are essential for the mitochondrial energy cycle. CoQ10 is directly involved in the electron transport chain, the final step in ATP production. And iron, especially important for women, helps transport oxygen to the cells, an essential ingredient for energy production.
That is why what you eat matters so much; it directly determines how efficiently your cells can produce and retain energy.
4. Give your body rest between meals
In a culture where constant snacking is normal, giving your body time between meals can feel unfamiliar. Yet it is one of the simplest ways to support your metabolism and mitochondrial health.
When you eat continuously, your body mainly uses glucose as fuel. But by spacing out your meals or introducing a nightly fasting period of 12-14 hours, your body is stimulated to switch to fat burning. This metabolic flexibility improves the efficiency of the mitochondria and makes your cells better able to produce energy from multiple fuel sources.
This does not require extreme fasting protocols. Simply eating three balanced meals and not snacking late in the evening creates enough rest to support this shift. Over time, many people notice that their energy levels are more stable and that they experience fewer energy dips throughout the day.
5. Hydrate as if your energy depends on it (because it does)
Water is often overlooked in conversations about energy, but it is essential. Every chemical reaction in your body, including those in your mitochondria, depends on adequate hydration.
Even mild dehydration can slow these processes down, which can lead to fatigue, difficulty concentrating and reduced physical performance. If you exercise regularly, sweat or spend time in warm environments, your need for fluids increases.
Adding electrolytes can be particularly helpful in these situations. Minerals such as sodium, potassium and magnesium help regulate fluid balance and support nerve and muscle function, so that your cells have the environment they need to function efficiently.
6. Protect your sleep; it is the moment when recovery happens
During sleep, your body switches from 'doing' to 'recovering'. During deep sleep, your mitochondria undergo essential maintenance processes, such as repairing damage, clearing out defective parts and preparing for the next day's energy demands.
If you do not give your mitochondria rest at night, they cannot recover.
Aim for seven to nine hours of quality sleep per night and try to maintain consistent sleep and wake times. This regularity strengthens your circadian rhythm, keeping your mitochondria aligned with your body's natural cycles.
Small adjustments, such as dimming the lights in the evening, limiting screen time before bed and keeping your bedroom cool, can make a big difference to sleep quality.
7. Use small doses of stress to build resilience
Chronic stress can be harmful, but short, controlled moments of stress can actually strengthen your mitochondria. This concept, known as hormesis, means that a little stress can stimulate beneficial adaptations.
Heat exposure activates heat shock proteins that help mitochondria refold and repair damaged proteins, improving their structural integrity. Even three sauna sessions per week of 15-20 minutes are associated with significant health benefits.
Cold exposure (even a cold shower of 30 seconds to two minutes, or a cold water bath) activates brown adipose tissue, which is exceptionally rich in mitochondria. It also triggers the expression of PGC-1ฮฑ, a key regulator of mitochondrial biogenesis. Nevertheless, cold baths after a workout are no longer recommended, as they can inhibit muscle protein synthesis.
8. Manage stress before it drains your energy
Unlike hormetic stress, chronic psychological stress can take a significant toll on your mitochondria. Elevated stress hormones and ongoing inflammation can disrupt energy production and increase oxidative damage.
That is why daily stress management is more than just a mental health exercise. Activities such as breathing exercises, meditation, spending time in nature and journaling help regulate your nervous system and bring your body out of a constant 'fight-or-flight' state. Even a few minutes a day can lower your baseline stress level and protect your cellular energy systems in the long run.
9. Reduce the hidden stressors in your environment
Beyond the obvious stressors, there are subtle, everyday exposures that can affect the health of your mitochondria. Alcohol, smoking, environmental toxins and highly processed foods can all increase oxidative stress and inflammation, placing additional strain on your cells.
Avoiding or reducing exposure to these things will help your mitochondria.
This is not about perfection or fear of certain foods. It is about noticing the small, everyday choices that quietly add up over time. Maybe that means cooking at home a few more evenings a week, eating more unprocessed products where possible, or being more mindful about when and how much you drink.
10. Consider targeted support (if needed)
While lifestyle habits should always come first, certain supplements can offer additional support when needed. Creatine, for example, helps replenish the rapidly available energy stores in your cells. CoQ10 plays a direct role in mitochondrial energy production. Alpha-lipoic acid and acetyl-L-carnitine support both energy metabolism and antioxidant defence.
These can be especially useful during periods of high stress, intensive training or when nutritional intake falls short. See them as supportive tools rather than quick fixes.
