Most people think stiff muscles are the problem. You feel stiff, so you stretch. You try to touch your toes a little more often, you do a quadriceps stretch after your workout, maybe you take the occasional yoga class. And yet, when you squat, reach your arms overhead, or even just move during your workout, it still feels restricted, a little unstable, or heavier than it should.
That is because what most of us consider 'stiffness' is not always a flexibility problem. More often, it is a mobility problem.
Flexibility versus Mobility
Flexibility is the ability of a muscle to lengthen. It is a passive movement. Think, for example, of stretching your hamstring and holding that position. Your muscle is guided through a range of motion, but it does not actively drive that movement.
Mobility is something else. It is the ability of your joints to use a full range of motion with strength and control. It is what allows you to sink into a squat without your heels lifting off the ground, to lift a weight overhead without arching your back, or to rotate your torso without compensating somewhere else.
That difference, passive range of motion versus controlled range of motion, makes mobility far more relevant to how your body actually functions. You do not live in static postures. You move, reach, bend, lift and stabilize. Mobility supports all of this, which is why it plays such a central role in muscle health, performance and long-term resilience.
Why stretching alone does not solve the problem
If you have always stretched diligently and yet remained restricted in your training, there is a reason for that. Stretching improves your tolerance for a certain position, but it does not necessarily teach your body how to control that position.
Mobility sits at the intersection of flexibility and stability. You need enough muscle length to reach a certain range of motion, but you also need strength to actually use that movement. Without that control, your nervous system holds your movement back. It will not let you move freely into a position that, as far as your nervous system is concerned, you cannot handle.
So your body adapts. Instead of using the range of motion where you are restricted, it borrows movement from somewhere else. Your lower back, for example, may step in when your hips are stiff. Your knees may carry extra load when your ankles cannot move well. Your shoulders may compensate for a lack of movement in your mid-back.
This is why someone can be "flexible" on paper and still struggle with basic movements. The missing piece of the puzzle is not more stretching. It is strength and control within that range of motion.
Where mobility often gets stuck
Although mobility is a property of the whole body, there are a few areas where restrictions occur most often, especially in people who spend a lot of time sitting or behind a desk.
The hips usually top that list. They are made to be highly mobile, but prolonged sitting keeps them in a shortened, flexed position. Over time, that can reduce the ability to extend, rotate and stabilize. When that happens, the body often shifts the load to the lower back or knees, areas that are not designed to handle that kind of repeated strain.
The ankles also play an important role and are often overlooked. Limited ankle dorsiflexion (the ability to bring your knee over your toes) can completely change your movement pattern. If your ankles do not have enough range of motion, your heels may lift during a squat, or your torso may tip forward to compensate. That subtle shift redistributes force in a way that can make movements feel heavier and less stable than they should.
Then there is the thoracic spine, the mid-back that is meant to rotate and extend. Because of sitting, driving and spending a lot of time in front of a screen, this area tends to become stiffer over time. When that happens, your shoulders and lower back often take over, which is why limited mobility in the thoracic spine is so closely linked to discomfort during overhead movements and even to tension in everyday posture.
The role of strength training in developing mobility.
One of the most effective ways to improve your mobility is not by stretching more, but through strength training.
When you move a joint through its full range of motion under load, you do two things at once. You strengthen the muscles that drive that movement and you confirm to your nervous system that it is safe to use that range of motion. Over time, that combination increases your usable mobility.
Think of the bottom position of a squat or the deepest point of a lunge. Those positions require both flexibility and strength. When you train them consistently (with good control!), you essentially build mobility from the inside out.
That is why exercises like deep goblet squats, Romanian deadlifts, split squats and controlled overhead presses can be so effective. They do not just challenge your muscles; they teach your body how to move well within a certain range of motion, not just how to reach that range.
And this is where flexibility still plays an important role. Stretching can help you reach a greater range of motion in the first place; it creates the possibility for better movement. But to actually use that range of motion during your training and in daily life, your body also needs to feel strong and stable in that area. When you combine flexibility work with strength training, that is when your mobility really starts to improve.
How do you assess your own mobility?
Curious how mobile your body really is? Here are a few simple tests that tell you a lot about how your body moves.
1. Hip mobility: The squat test
Start with a simple squat. Stand with your feet roughly shoulder-width apart and sink down as far as you can, keeping your heels on the ground and your chest fairly upright. If your heels lift, your knees cave inward or your lower back rounds heavily, that is a sign that something, often your hips or ankles, is limiting your movement.
2. Ankle mobility: The knee-to-wall test
Next, check your ankles more directly. Stand facing a wall, place one foot a few centimeters from the wall and try to push your knee forward to touch the wall without lifting your heel off the ground. If you cannot reach the wall or feel a hard resistance at the front of your ankle, that is a clear indication of limited dorsiflexion.
3. Shoulder and chest mobility: The wall reach test
For your upper body, try the wall reach test. Stand with your back against a wall and lift your arms overhead, aiming to touch the wall behind you without arching your lower back or flaring your ribs out. If you cannot bring your arms back without compensating, your shoulders or chest may not be mobile enough.
The goal of these tests is not to be perfect. They are simply a way to discover where your body needs more support.
Creating improved mobility, area by area.
Once you know where your restrictions are, you can start working on them.
For the hips, simply sitting in a deep squat, even if you have to hold on to something for balance, can be incredibly effective. The goal is not to force the position, but to spend time in it, to breathe and to let your body get used to it. Combine this with controlled lunges or split squats, and you start to build both mobilization and strength.
For the ankles, slow, controlled calf raises through a full range of motion can strengthen the surrounding muscles, while gentle knee-over-toe movements can gradually improve dorsiflexion. It does not have to be aggressive; consistency matters more here than intensity.
For the thoracic spine, rotation and extension are essential. Movements like open-book rotations or supported back extensions on a foam roller can restore movement in a part of the body that often gets stuck.
Over time, all these small, targeted efforts add up and become noticeable. Movements feel smoother. Positions feel more stable. And the physical aches that first seemed inevitable often begin to fade.

Mobility and flexibility are not contradictory concepts; they actually complement each other. Flexibility gives you access to a range of motion, while mobility enables you to actually use that range.
If your goal is to stay strong, fit and less injury-prone as you age, then mobility is what makes that possible. It allows us to move through life with control, whether that is during a workout, when placing your suitcase in the overhead bin, or simply getting up off the floor without thinking about it.
So instead of chasing a feeling of 'being looser or more supple', it is worth focusing on moving better. Spend time in the ranges of motion that challenge you. Build strength there. Let your body learn that those positions are safe and supported.
